Gomukhasana (Cow Face Pose): Benefits, Steps & Modifications

Gomukhasana is a seated pose that opens the shoulders and hips. It's accessible for beginners but offers depth for advanced practitioners.

What is Gomukhasana?

Gomukhasana (Cow Face Pose) is a seated posture with one knee stacked over the other and arms reaching in opposite directions behind the back. The legs create a "cow face" appearance.

Sanskrit Name and Meaning

  • Sanskrit: गोमुखासन (Go = Cow, Mukha = Face, Asana = Pose)
  • Pronunciation: Go-moo-KHA-suh-nuh
  • English: Cow Face Pose

Benefits

Physical:

  • Opens shoulders and chest; improves mobility
  • Stretches hips, glutes, and IT band
  • Relieves upper back and neck tension
  • Can help with sciatica when hips are tight
  • Improves posture

Mental:

  • Reduces stress through focused breathing
  • Builds patience when working toward full pose
  • Increases body awareness

Therapeutic:

  • Rehabilitation for shoulder issues (with modifications)
  • Helps frozen shoulder gradually improve range of motion
  • Counteracts desk worker posture problems

How to Do Gomukhasana: Step-by-Step

Warm up first:

  • Cat-cow pose
  • Downward dog
  • Easy pose (Sukhasana)

Detailed Steps

Step 1: Sit and Stack Legs
Sit on a firm surface with legs extended. Bend your left knee and place the left foot flat on the floor near your right hip. Bend your right knee and stack your right knee on top of your left. Align knees as much as possible.
Modification: If this hurts, place your right foot on the floor next to your left knee instead.
Ground both sit bones evenly.

Step 2: Right Arm Up
Extend your right arm up toward the ceiling, then bend your elbow. Drop your right hand down your back, palm facing your spine.

Step 3: Left Arm Down
Extend your left arm out to the side, then bend your elbow and bring your left hand up your back toward your right hand. Palms face your spine.

Step 4: Clasp Hands (or Use a Strap)
Try to interlace your fingers behind your back. If hands don't meet, use a yoga strap or towel—this is normal and doesn't mean you're doing it wrong. Keep elbows pointing up and down (not splayed out).

Step 5: Lengthen and Breathe
Lengthen your spine. Draw shoulders away from ears. Keep head and neck neutral. Gaze straight ahead.

Hold the Pose:

  • Beginners: 5-10 breaths
  • Intermediate: 10-15 breaths
  • Advanced: 30+ seconds
    Breathe smoothly through your nose.

Exit Safely:
Release hands. Untangle legs slowly. Rest in easy pose before switching sides.

After the Pose

Do a gentle forward bend or spinal twist to release.

Alignment & Common Issues

Do This:

  • Ground both sit bones evenly
  • Stack knees directly on top of each other
  • Keep your spine long and tall
  • Draw shoulder blades down and toward each other
  • Keep elbows pointing up and down (not splayed)
  • Engage your core gently

Don't Do This:

  • Slouch your spine (defeats the purpose)
  • Force your hands to clasp (use a strap instead)
  • Force knees into alignment if it causes pain (modify)
  • Tuck your chin or jut it forward (keep neck neutral)
  • Hold your breath
  • Shift weight unevenly between sit bones

Props That Help:

  • Yoga strap or towel (for hands that don't meet)
  • Folded blanket under sit bones (if hips are tight or floor is hard)
  • Yoga block under sit bones (for elevation)
  • Wall behind you (to maintain upright spine)

Modifications

For Beginners:

  • Place your top foot on the floor next to your bottom knee (don't stack)
  • Use a strap or towel between your hands
  • Sit on a folded blanket to elevate your hips
  • Work one arm at a time without clasping

For Knee Pain:

  • Don't stack knees; keep top foot on the floor
  • Or extend both legs and just work the arm position

For Shoulder Issues:

  • Use a long strap and skip the clasp
  • Reach one hand up and one toward opposite shoulder blade—no clasping needed

For Hip Tightness:

  • Sit on a block or blanket
  • Place top foot on the floor instead of stacking

For Back Problems:

  • Keep your spine very upright
  • Use wall support behind you
  • Avoid forward bending after this pose

Chair Version (if floor sitting is hard):

  1. Sit on sturdy chair, feet flat
  2. Cross your right leg over your left thigh
  3. Reach right arm up, bend elbow, drop hand down back
  4. Reach left arm around back, try to clasp or use strap
  5. Sit tall. Breathe. Switch sides.

For Advanced Practitioners:

  • Place top foot further back toward opposite hip crease
  • Combine with spinal twist

Precautions & When to Avoid

Avoid or modify if you have:

  • Severe knee pain or recent knee injury
  • Acute hip pain or recent hip injury
  • Recent shoulder surgery (unless cleared by doctor)
  • Significant neck pain
  • Severe sciatica or disc issues

Safety Rules:

  • Stop if you feel sharp pain (stretch discomfort is okay)
  • Warm up first with cat-cow or downward dog
  • Use props (strap, block, blanket)—no shame in this
  • Keep breathing; hold breath means you're pushing too hard
  • Maintain upright spine; don't collapse forward

Talk to your doctor if:

  • You have pre-existing knee, hip, shoulder, or spine conditions
  • You're recovering from injury
  • You're pregnant with concerns about seated poses

Using Gomukhasana in Your Practice

Fits well in:

  • Hatha yoga (flexibility builder)
  • Vinyasa yoga (in standing-to-seated transitions)
  • Yin yoga (hold 3-5 minutes for deep tissue work)
  • Restorative yoga (with lots of props)

Placement in sequence:

  • Mid-sequence after warm-up
  • Before or after hip openers
  • Before forward bends
